Animal sources are also more bioavailable than plant sources, where compounds called phytates reduce absorption — a reason men eating mostly plant-based should pay closer attention. Vitamin D: a hormone you can both eat and make

The honest caveat is that supplementation trials have been mixed: correcting a genuine deficiency looks more promising than adding vitamin D to men who already have adequate levels. Food sources are limited but real — fatty fish like salmon and sardines, egg yolks, and fortified foods — and sensible sun exposure contributes too. Because it is hard to get enough from food alone in winter, this is one nutrient where a blood test and a conversation with a clinician can be more useful than guessing.
Magnesium and the supporting cast
Magnesium rounds out the trio of minerals most consistently linked to healthy testosterone. It is involved in energy metabolism, sleep quality and muscle function, all of which touch hormonal health indirectly, and some studies associate better magnesium status with higher testosterone, particularly in active men. Like the others, the story is about adequacy: magnesium shortfalls are common because many people eat few of the foods that carry it.
Those foods are easy to add: leafy green vegetables, nuts and seeds (pumpkin seeds are especially rich), legumes, whole grains and dark chocolate. Beyond these three headline nutrients, the supporting cast includes adequate protein for the building blocks of tissue and enzymes, and a general pattern rich in vegetables and low in ultra-processed food. None of these is glamorous, which is precisely why they are underrated.
The best "testosterone diet" is not a list of exotic foods. It is an ordinary, varied diet with no obvious nutrient gaps, eaten most days.
Why fat matters — and why ultra-low-fat can backfire
One of the clearest diet-and-testosterone findings is also one most fitness culture gets backwards: cutting fat too aggressively can lower testosterone. Dietary fat, including saturated and monounsaturated fat, supplies the cholesterol that is the literal starting material for making testosterone and other steroid hormones. Reviews of the available trials suggest that men who move from a higher-fat to a very low-fat diet tend to see a modest decline in testosterone, which reverses when fat returns to a normal level.
This does not mean more fat is always better, and it certainly does not license a diet of fried food. It means fat should not be villainised or slashed to extremes.
